Each of the ten rows carries a simple line drawing of the position, so you do not have to decode a written description halfway through a routine. The stretches run from the neck and shoulders down: neck side stretch, cross-body shoulder, chest and doorway opener, overhead side bend, standing forward fold, standing quad, calf stretch at a wall, seated figure-four, kneeling child's pose and knee to chest lying down.

The Hold column is deliberately blank. How long to hold a stretch and how often to do it depends on why you are stretching and who told you to, so the sheet gives you a line to write your own figure rather than printing one. The header has a field for who gave you the routine, which matters when the routine came from a physiotherapist and you want to keep to their version rather than a half-remembered one.

Seven tick boxes run across each row, one per day, with a Monday or Sunday start to match your week. A notes column on the right is for the side that is tighter, the day it hurt, or how far you got. The hold column, the notes and all seventy day boxes are form fields, so you can tick on screen, though most people print it, put it on the wall or the fridge and use a pen. One page, US Letter or A4.

How to use it

  1. 1

    Choose the week start

Monday or Sunday first, so the day columns match how you think about your week.

  2. 2

    Write your hold times

Fill the Hold column with the time you or your therapist decided on for each stretch.

  3. 3

    Print or fill it in

Print at 100% ("Actual size") so lines and boxes keep their exact spacing, or fill the form fields on screen in any PDF viewer.

  4. 4

    Tick a box a day

Mark each day you do the routine and use the notes column for anything that felt different.

Frequently asked questions

Yes. There is no watermark and no sign-up for your first 20 downloads each day; after that a free account keeps downloads going. You may print the file as often as you like for personal, school or business use.
The sheet does not say, on purpose. Holds and frequency depend on you and on why you are stretching, so write in what you decided or what your physiotherapist or coach told you.
They are simple figures that remind you of a position you already know. If a stretch is new to you, have someone show you first and use the drawings as the reminder.
Yes. The two header lines, the ten hold boxes, the notes column and all the day checkboxes are form fields.
Not in the PDF — the names and figures are printed. You can cross one out and write your own in the notes column, or print a second copy for a different routine.
No. It is a blank sheet for recording what you measure or do, and it prints no targets, no normal ranges and no doses. What you write on it is for you and your doctor, nurse, therapist or pharmacist to read together.
